After just a few short nights you often feel it straight away. You are hungrier, you crave sweet and starchy food more than usual, and your body handles sugar less smoothly. This is not a lack of willpower, it is biology responding to too little sleep.
Two appetite hormones shift at the same time. Ghrelin, the signal that tells you to go and find food, goes up. Leptin, the signal that tells you that you have had enough, goes down. On top of that, being awake longer simply gives you more hours in which to snack.
Your blood sugar reacts as well. Even healthy people become temporarily less sensitive to insulin after a run of short nights. Your body then has to work harder to keep your blood sugar in a normal range, and the same meal lands a little heavier than it would after a good night.
The good news is that most of this is reversible, and it moves quickly. In studies, people who were helped to sleep a bit longer ate several hundred fewer calories a day without deliberately dieting. And if you are trying to lose weight, getting enough sleep protects the fat loss you are working for.
In practice, aim for roughly seven to nine hours, keep your bedtime and wake time fairly regular, and let your evening wind down before you go to bed. Sleep is not a luxury on top of eating well and moving, it is part of the same foundation.
One thing to take seriously: if you snore loudly, gasp or stop breathing at night, or feel exhausted during the day even after enough hours in bed, this can be sleep apnoea. That is worth discussing with your own doctor, because treating it can improve both your sleep and your metabolism.

Sleep is not simply rest for your brain, it is an active period in which your body regulates glucose, insulin and the hormones that govern appetite. When you shorten or fragment your sleep, these systems shift within a matter of days, and the direction of that shift is consistently unfavourable for weight and blood sugar.
The clearest evidence comes from controlled experiments in healthy volunteers. When young men were restricted to around four hours of sleep for less than a week, their bodies handled a standard glucose load noticeably worse. Insulin sensitivity fell and glucose was cleared from the blood more slowly, a pattern that resembled an early step towards diabetes, and this appeared in people who had been metabolically healthy just days before. Mechanistic work has since shown that sleep restriction blunts insulin signalling directly inside human fat cells, which helps explain why the whole body becomes less responsive to insulin.
Sleep loss also tilts the hormones that drive appetite. In controlled studies, short sleep raised ghrelin, the hormone that stimulates hunger, and lowered leptin, the hormone that signals fullness. Volunteers restricted to four hours reported more hunger and a stronger pull towards calorie dense, carbohydrate rich foods. The same pattern shows up in the general population: in a large community cohort, people who habitually slept less had lower leptin, higher ghrelin and a higher body mass index.
These hormonal changes translate into real eating behaviour, not just numbers on a lab report. When sleep is cut short, people take in more energy across the day, while their energy expenditure does not rise to match. Longer waking hours, evening snacking and stronger cravings combine so that the calorie balance quietly tips towards a surplus.
The encouraging counterpart is that this works in reverse. In a randomised trial, adults with overweight who habitually slept less than six and a half hours were coached to extend their sleep by a little over an hour. Without being asked to change their diet, they reduced their energy intake by roughly 270 calories a day over two weeks, measured objectively in their own homes. Sleep also matters during active weight loss: when people followed the same calorie restricted diet but had their sleep curtailed, they lost less fat and more lean muscle, so too little sleep undermined the very goal of the diet.
Over months and years these nightly shifts accumulate into measurable risk. Meta-analyses that pooled many prospective cohorts found that short sleep is associated with a higher risk of developing type 2 diabetes, and the relationship is U-shaped, with the lowest risk around seven to eight hours and rising risk at both shorter and longer durations. Short sleep is also consistently linked to a higher risk of obesity, which reinforces the same metabolic picture from a different angle.
Timing turns out to matter as much as total hours. When researchers deliberately put people out of step with their internal clock, mimicking the pattern of shift work by having them eat and sleep at the wrong biological time, glucose rose, leptin fell, and in some participants blood pressure went up and the normal cortisol rhythm was disrupted. In longer experiments that combined modest sleep restriction with this kind of circadian disruption, resting metabolic rate fell and blood sugar after meals climbed. Some poor sleep is a medical disorder rather than a matter of habit. Obstructive sleep apnoea, in which breathing repeatedly pauses during the night, is strongly linked to insulin resistance and type 2 diabetes, partly independently of body weight. Loud snoring, gasping or choking at night, witnessed pauses in breathing, and heavy daytime sleepiness despite enough time in bed are signals worth taking to your own doctor, because effective treatment can improve both sleep quality and metabolic health.
The practical message is hopeful. Because much of the effect of poor sleep on appetite and blood sugar is fast and reversible, even a few better nights begin to move your hormones back in the right direction. Protecting your sleep, and its timing, is not an optional extra layered on top of diet and exercise, it belongs to the same metabolic foundation and often makes the rest of your efforts easier.
Putting this into practice. Treat sleep as seriously as you treat food and exercise. Aim for a fixed rhythm, going to bed and getting up at roughly the same time even at weekends, so your body knows what to expect. Make your bedroom dark and cool, and put the screens away an hour before bed, since bright light and scrolling keep you wired. Go easy on afternoon caffeine and heavy late meals. On the day after a short night, expect stronger cravings for sweet and fatty food and plan a protein-rich breakfast so you are not steering on an empty tank.
